I'm sorry for the delayed response. I used the Runner's World website for speed work. Here is the link to the speed training section: http://www.runnersworld.com/subtopic/0,7123,s6-238-263-265-0,00.html
For strength training, my friend suggested this site where you can enter a specific muscle group, the type of equipment you have (or don't) and they will give you suggestions. I think it's pretty nice. http://www.hyperstrike.com/fitness/my_lab.aspx
